Which cooking oil, and when?
Mustard, coconut, sesame, groundnut, olive. The internet loves to crown one "healthiest" oil. The real answer is about matching the oil to the job, and not ruining a good one with the wrong heat.
The short answer
There is no single healthiest oil. Three rules do most of the work: match the oil to the heat (high smoke point for frying, delicate oils for finishing), favour less-refined where the method allows, and never abuse any oil by heating it past smoking or reusing it again and again. A rotation of a few good oils beats hunting for one miracle bottle.
Ask which oil is healthiest and you will get a different confident answer every year. That is a clue that the question is wrong. Oils are tools, and a tool is only "healthy" when it is used for the right task. Before the bottles, two ideas explain almost everything: smoke point and fat type.
Smoke point: match the oil to the heat
Every oil has a temperature, its smoke point, above which it starts to break down, smoke and throw off acrid, potentially harmful compounds. Deep-frying and a fierce tadka run hot, so they need a high-smoke-point oil. Dressings and gentle finishing do not, so they can use delicate, flavourful oils that would smoke in a kadhai. Using a delicate oil for deep-frying is the single most common mistake.
Fat type: the health lever
The other half is what the fat is made of. Saturated fats (coconut, ghee) are very heat-stable but, in excess, raise LDL cholesterol. Monounsaturated fats (mustard, groundnut, olive) are a good balance of stability and heart-friendliness. Polyunsaturated fats (sunflower, soybean) are heart-friendly but delicate, and oxidise easily. The best-established nutrition finding here is simple: replacing saturated fat with unsaturated fat lowers cardiovascular risk.

Mustard oil
Sarson · high smoke
Pungent, high smoke point, rich in monounsaturated fat and omega-3 ALA. The defining fat of East and much of North India, and a natural preservative in pickles. It also contains erucic acid, which is why tradition heats it to smoking point first, mellowing the raw bite. Best for: robust frying, tadka, pickles. See mustard.
Coconut oil
Nariyal · very stable
Around 90% saturated fat, so it is very heat-stable and slow to spoil, with a distinct flavour that defines Kerala and coastal cooking. That same saturation is why it is best treated as a flavourful cooking fat used in moderation, not the "superfood" it is sometimes sold as. Best for: South Indian tempering, frying where its taste belongs.
Sesame oil
Til / gingelly
Two very different oils share the name. Light (raw-pressed) til oil is mild with a decent smoke point, the everyday oil of much of South India. Toasted sesame oil is dark, intense and low smoke point, for finishing, not frying. Cold-pressed til oil is prized for its antioxidants. Best for: light everyday cooking; toasted for drizzling.
Groundnut oil
Moongphali · workhorse
Neutral, high smoke point, rich in monounsaturated fat: the reliable all-rounder, especially in western India. It handles deep-frying and everyday cooking without imposing flavour, which makes it the safe default for most Indian dishes. Best for: deep-frying, everyday sabzis, anything neutral.
Olive oil
the misused one
Extra-virgin olive oil is excellent, rich in monounsaturated fat and polyphenols, but it has a lower smoke point and a flavour that fights most Indian spicing. It is for finishing and gentle cooking, not deep-frying a batch of pakoras (wasteful, and it smokes). Refined or "light" olive oil has a higher smoke point but loses the very compounds that make extra-virgin worth it. Best for: salads, drizzles, light sautés.
Ghee & others
and the neutrals
Ghee is a stable, flavourful high-heat fat, best in moderation. Refined sunflower, soybean and rice-bran oils are cheap, neutral, high-smoke workhorses; sunflower and soybean are high in delicate polyunsaturated fat, so they oxidise easily and should not be reused. Rice-bran has a notably high smoke point.
Where a good oil goes bad
Most of the harm attributed to "oil" is really about how it is used. Two habits matter far more than the brand on the bottle.
Heating past the smoke point
Once an oil smokes, it is degrading and forming acrid, potentially harmful aldehydes. If your oil is smoking, it is too hot. Strong.
Reusing frying oil again and again
Each reheating builds up trans fats and "polar compounds" linked to harm. Reuse once or twice at most, strained, and never top-up old oil endlessly. Strong.
The wrong oil for the job
Deep-frying in extra-virgin olive oil or toasted sesame wastes them and makes them smoke. Save delicate oils for finishing; fry in a neutral, high-smoke oil.
Refined vs cold-pressed (kachi ghani)
Refined oils are processed for a neutral taste and a high smoke point, which strips out aroma and some of the natural antioxidants. Cold-pressed or wood-pressed (kachi ghani) oils keep more flavour, vitamin E and plant compounds, but have a lower smoke point, spoil faster and cost more. Neither is universally "better": cold-pressed shines for flavour and moderate-heat or finishing use; refined earns its place for high-heat deep-frying. Store cold-pressed oils cool and dark, and use them up.
In one minute
- No single "healthiest" oil. Match the oil to the heat and keep unsaturated fats central.
- Fry in neutral high-smoke oils (groundnut, refined); finish with cold-pressed or extra-virgin.
- Never overheat past smoking or reuse frying oil repeatedly. That is where real harm comes from.
- Rotate a few oils (say mustard, groundnut, a cold-pressed) for balance and flavour.
